F3 Knoxville

Spinning Bear Mountain + Bleacher Mountain

  • Welcome – A hot 77 for 5:30am..
  • Warmup-  35 Windmills, 15 Cherry Pickers, Plank Cross Hold (left knee to right elbow) + Merkin, Stretching Inchworms + Merkins.
  • Workout:
    • Tabatta Bear Mountain: Bear crawl up the Racket Club Road starting at the bottom. Crawl for 40 seconds, rest 20. Each successive crawl is 90 degrees to the right. So 40 seconds of straight bear crawl, then 40 seconds of side crawl to the left. Then 40 seconds of reverse bear crawl. Then 40 seconds of side bear crawl to the right, then 40 seconds of straight bear crawl.  Sort of reminiscent of  https://f3knoxville.com/the-tabata-bear-on-the-rock/ without the crabs and alligators.  I was so glad that Anchorman, Pool Boy and Mermaid were there to see this version two of the bear mountain. We crawled all the way to the door of the racketball club! Great job gentlemen!
    • Bleacher Mountain: (aka. 12 minute Bleacher AMRAP)  Run as many up and downs on the bleachers as you can in 12 minutes.  We also included the stair case going down to the track for good measure and so we could tally mark with chalk our up/down reps.
  • WarmDown:  Ring of leg fire – Leg lifts in a circle facing out.  Each person runs around the circle tossing the legs down to the ground of the fellow HIMS.  Do another round of this but also through in some random burpees for a dash of chaos.  It was a hot mess – but fun!
  • Words:  Often times the hardest part of the workout is the words at the end, but I wanted to encourage yall to not let it be.  Life is not all sunshine and rainbow s , so don’t be afraid to share anything that’s on your heart. It doesn’t have to be composed. Just share. We’ll support you.  God may or may not give you an encouraging word to share – it’s ok.  We are partnering with you and so is God.  This weekend Rick Dunn gave a great sermon on God’s providence and love of us. ( https://middlebrook.fellowshipknox.org/sermons ) One of my favorite verses were mentioned 1 Thesalonians 5:24 “God is faithful and He will do it!” … It’s a great sermon, I encourage you to listen to it if you have the chance.  Trust in Him today.

Sprintalicious & Pillars of Redemption

  • Welcome one and all: 70ish degrees with a dash of humidity – Summer is here and Covid is over.
  • Warm-up:
    • SSH, High Knees, Burpees, Windmills, Cherry Pickers, TN Rockin Chairs.
  • Workout:
    • Catch Up Mosey: Around campus Perimeter , stop and do some exercises until the 6 catches up and then immediately continue the mosey when they arrive.  Arrive at Church Pillars
    • Pillars of Redemption:
      • Each him grabs(goto) a brick pillar and bear crawls to the pillar that is adjacent or diagonal to their current pillar after they have done the exercise called out by Q.
      • At each pillar do one exercise.
        • 1 Dirty Getup
        • 1 Walle
        • 1 Balls to the Wall (Dirken ascention)
      • We did these all together – so sort of in cadence.
      • We did an exercise for each pillar in the courtyard – which is about 36 pillars.  Ended up being quite the shoulder workout.
    • Catch up Mosey to Football Track
    • Sprint-a-licious
      • Each HIM goes to their own 5 yard line.
      • Sprint across the field
      • The first two winners do not have to do 5 burpees.  The rest of us do 5 burpees before next round.
      • Side Lunge to the next 5 yard line down field.
      • We started the HIMs at alternating sides so we were sprinting towards each other and each side had their own group of winners and losers.
      • We did this sequence (Sprint, Burpees, Lunges) about six or seven times.
      • Finish off by grouping back together and as one group sprint the 100 yards of the full field. This time with the top 4 fastest HIMs not having to do 10 burpees – while the rest of us did 10 burpees.  We did this twice.
  • Warmdown – Mary
    • We did the thing where you face out in a circle and hold a leg lift as succeeding HIMs run around the circle throwing each others legs to the ground.  I know it’s in the lexicon but I couldn’t find it.
  • Words of Encouragement
    • John the baptist in John 3: 31 “He who comes from above is above all, he who is of the earth is from the earth and speaks of the earth. He who comes from heaven is above all. 32 What He has seen and heard, of that He testifies; and no one receives His testimony. 33 He who has received His testimony has set his seal to this, that God is true. 34 For He whom God has sent speaks the words of God; [i]for He gives the Spirit without measure. 35 The Father loves the Son and has given all things into His hand. 36 He who believes in the Son has eternal life; but he who does not [j]obey the Son will not see life, but the wrath of God abides on him.”  — Our prayer is that we not get distracted today but that we remember that the gospel is simple – “He who believes in the Son has eternal life.” – Spread that simple gospel.  You can talk the rest of your life about a million different aspects of it – but also remember how simple it is to share just that one sentence “He who believes in the Son has eternal life.”

  • Wrap Up & Warm Down:
    • With all the usual focus being on strength training and toughening each other up – I contrasted that with an encouragement towards gentleness and softness.  Handed out Lyrics to David Crowders new song “He Is”  https://www.youtube.com/watch?v=ZvvKa9vyixw .   We stretched out during the playing of the song as we read the lyrics.  Do not forsake or forget Jesus’ gentleness and kindness.  As High Impact Men we are often encouraged to be tough – and though that is important – I believe it is our gentleness and softness that is the most attractive and alluring and inviting to others.
    • If you’re troubled
      Heavy hearted
Come to Jesus and find your peace
      If you’re run down
      Empty handed
Come to Jesus and find your strength
He is Hope for the hopeless
      Rest for the weary
      Help for the hurting
      He is, He is
      Mending the broken
      Bearing the burdens
      All that you’re needing
      He is
      If you’re wandering
      In the darkness
Come to Jesus and find your way
      If you want freedom
      Need forgiveness
Just come to Jesus and find His grace
He is Hope for the hopeless
      Rest for the weary
      Help for the hurting
      He is, He is
      Mending the broken
      Bearing the burdens
      All that you’re needing
      He is
      Comforter, Counselor, Prince of Peace
      Author and Maker of everything
      Defender, Deliverer, King of Kings
      He is, He is
      Helper and Healer forevermore
Savior and Shelter through every storm
My Refuge, Redeemer and Lord of Lords
      He is, He is
Child of Heaven and Son of Man
Provider, Protector, the Great I AM
      Alpha Omega, Beginning and End
      He is, He is
      Hope for the hopeless
      Rest for the weary
      Help for the hurting
      He is, He is
      Mending the broken
      Bearing the burdens
      All that you’re needing
      He is
      All that you’re needing
      He is”

Dog Pound Tree Biscuit

  • Welcome: 43 degrees –
  • Warmup:  10 SSH, 10 Windmills, 10 Cherry Pickers
  • Workout:  The Tree Biscuit
    • As a group, Run to an un-slapped tree, slap it, everyone call out the running burpee total,  do A single burpee, repeat.
    • Rules:
      1. One Tag: A tree only gets tagged once
      2. Scale = Skip: Skip a burpee if you need to but stay with the pack always.
      3. Tag Turns: Be sure to take turns tagging/slapping a tree
      4. Cadence Call Out: The group also calls out the running total, not just the tagger. The tagger calls it out first though. the louder the better.
      5. No Shrubs: Don’t waste time & energy on shrubs – skip the shrubs – tag the trees
      6. No Poison Ivy: Pass trees that are surrounded by shrubs, ivy, waist high grass.
      7. Terrain Caution:  Be careful when running not to twist and ankle – trees have lots of bumpy roots around them.  And don’t hit your face on a rock or root when doing a burpee in the dirt.
      8. Milestones Celebrations: At 50, 100, 150, 200 make sure the group catches up and circles around the tree, wait a few seconds. Do the burpee.  Celebrating these milestones adds to the encouragement factor.
    • Previous Tree Biscuits:
  • Wrap – up:
    • The Spirit and the Flesh struggle:
      • Romans: 7:19 For the good that I want, I do not do, but I practice the very evil that I do not want. 20 But if I am doing the very thing I do not want, I am no longer the one doing it, but sin which dwells in me.
      • Galations 5:17 For the flesh sets its desire against the Spirit, and the Spirit against the flesh; for these are in opposition to one another, so that you may not do the things that you please.
      • Numbers: 15:39It shall be a tassel for you to look at and remember all the commandments of the Lord, so as to do them and not follow after your own heart and your own eyes, after which you played the harlot,
