Part 1: RUN
10 minute timer
Start the timer, then…
Run from Line 1 to Line 2 (~10 yards) and back to Line 1
Run from Line 1 to Line 3 (~20 yards) and back to Line 1
Run from Line 1 to Line 4 (~30 yards) and back to Line 1
That is 1 rep
Rinse and repeat as many times as you can in the 10 minutes.

Part 2: AMRAP
3×2 minutes timer
Count the total number of reps (cumulative, not individual)
Start the timer, then…
2 minutes AMRAP SSH
(no rest)
2 minutes AMRAP High Knees (count 1 leg)
(no rest)
2 minutes AMRAP mountain climbers (count 1 leg)
3 MINUTES REST AND RECORD 1st ROUND # OF REPS

Now…REPEAT the full routine – starting over with your rep count

With a metric evwry month. 1st F challenges to complete daily, no weight watching competition. all is fantastic but our we taking the same amount of effort into examining ourselves spiritually? Are we testing our faith and our relationship as hard as we are our physical bodies and fitness?

THE THANG: shred the legs, start off with an exercise targeting quads, go for 1 minute
Migrate to the middle and hold an honest al gore for 60 seconds, back to outer square and get another quad destroying exercise for 60 seconds, keep repeating this cycle until we can barely stand.

THE THANG: In honor of Officer Tucker Blakey who was killed in line of duty in Knox County responding to a domestic disturbance.

We did the hero workout dedicated to Officer Blake Synder (killed same way in Ohio responding to domestic as well)

COT: Many times our officers are responding to “powder kegs” (hence the workout name). I work with some family of the Knoxville Deputy Blakey and I saw the devastation of officers’ families.

Roane County Sheriff Jack Stockton once said that your loved ones don’t rest until they hear “that ripping open of the Velcro on the vest”. We need to honor and encourage our officers as they are extensions of God’s rule.

Matthew 5:8 says, “Blessed are the peacemakers for they will be called children of God.”

Pray for our police, fire, and military.

WARMUP: Light mosey and stretch OYO
THE THANG: Merkins up and down the gazebo stairs ( one for every step adding total ) , ten flat merkins at top. 5 burpees with jump over CMU, 50 curls, burpees again, 50 tricep extensions, more burpees, 50 over head presses, stairs again. Mosey to fountain to do ~6 rounds of 8 count squats, lunges, heavy big boys, American hammers, mosey to barn between sets.
MARY: AMRAP curls, and big boys.
