AO Circuit

THE SCENE: 40S & extra gloomy

WARM-O-RAMA:

A few BOCs and a couple laps around the AO
THA-THANG:
Worked with a ‘battle buddy.’ The workout consisted of 6 station. PAX 1 would do an exercise while PAX 2 would sprint to the other side of the parking lot and do the prescribed exercise before sprinting back to relieve PAX 1. Each station done 2x before moving to the next.

  • Bicep curls (Dumbells) –> Sprint –> 30 Merkins
  • Power Ts (dumbells or bands) [lateral/front shoulder raises] –>Sprint –> 30 Squat Jumps
  • Kettle Bell Lunges –> Sprint –> 20 Big Boys
  • Plank –> Sprint –> Inclined Merkins (on curb)
  • Reverse Plank –>  Sprint –> 20 Flutter Kicks (4 ct)
  • Squats –> Pax 2 pushes a concrete filled CMU (like a bear crawl) to other end of lot then pulls it back. [hamstring killer!]
  • Finish with a little cool down mosey around the AO, up the hill and back.

  • Happy Jacks (5, 4 count SSH followed by 2 squat jumps) x 5 sets
  • Tempo Merkin x 10

THA-THANG:

  • Mosey to the amphitheater for whirlpool instructions.
  • Whirlpool (timed exercise ~20 min AMRAP).  5 stations around World’s Fair pond.  #1 Box jumps x 10 on amphitheater stage.  #2 Derkins  x 10 amphitheater steps.  #3 Lunge across bridge.  #4 Carolina dry docks x 10 base of convention center steps.  # 5 Pull-ups x 10 on the Big Ball!  Mosey from station to station as many laps as possible until time called.  Big boy sit ups until last group arrives.
  • Recover to crosswalk under the bridge
  • Triple Nickel.  Run from crosswalk uphill to intersection of Clinch and World’s Fair Park drive.  5 merkins at the top, then run back down.  5 merkins at the bottom.  Rinse and repeat x 5
  • Return to AO for Mary

MARY:

“The Greenway 100”. Pax performed 10 reps of Merkins, BBS and Iron Mikes at each sign around the half mile greenway loop. 10 signs in total for a total of 100 Merkins, 100 BBS and 100 Iron Mikes.

Circuit – Pax then performed as many rounds as possible of:

  • 5 Pull-Ups
  • 5 Bench Jump Overs
  • Bear Crawl
  • 10 Smurf Jacks
  • Run Back To Start

Mosey to the hockey rink

  1. Battle buddy for DORA 3-2-1
    • 300 CMU Squats,  200 CMU Merkins (go deep between blocks),  100 CMU Big Boys
    • Battle buddy sprints to far side of rink & performs 10 BBS, stopping each time they cross center court to perform 2 Burpees (4 total per trip across & back).
  2. CMU elevators
    • Work your way up the elevator in the following order.  Then work your way down in reverse order.
    • Corner 1:  20 curls
    • Corner 2:  20 curls; 20 squats
    • Corner 3:  20 curls; 20 squats; 20 front deltoid raises
    • Corner 4:  20 curls; 20 squats; 20 front deltoid raises; 20 calf raises

CIRCLE OF TRUST/BOM:
In 2 Timothy, Paul writes a very familiar passage stating that he has fought the good fight and finished the race.  In relating that to modern day F3 – today was the first cold morning of the fall season.  Long sleeves were out in abundance.  My challenge to the PAX was to not let the upcoming cold season be a barrier to getting better each day.  Keep setting the alarm, keep pressing forward, keep showing up.  Champions are made when it’s cold.  When I am older I want to look back on my life and say I gave it all I had…..that means leaning into the hard situations and dealing with sometimes miserable circumstances.  If we keep leaning in and don’t give up, we will also be able to say that we have indeed fought the good fight and finished the race strong.  Don’t let the winter weather turn you into a Fartsacker!!
