  • Jog to a mailbox/tree/landmark that will be your “sprint mark” for the workout and back
    THA-THANG:
  • Do this ladder style: After the B, sprint to your mark (should be about a 10 sec. sprint), alternate between jog back and burnie back. Then do B and O, run; B, O, M and run, and so on… When you finish going up the B.O.M.B.S., keep going and drop the first letter, then the second letter, etc.
  • When the 40 min timer goes off, move on to Mary
  • B: 10 Burpees
  • O: 15 overhead press with CMU
  • M: 10 Angle Grinder Merkins (it’s an 8ct. exercise so you end up doing 20 merkins, look it up on the Exicon)

  • Cherry Pickers
  • Wind Mills
  • Twisting Pickers – Kind of a combination of a windmill and a cherry picker. Done to the 8 count. Starting position is just like cherry picker – legs spread – torso up. Extend the arms straight up. 1. Turn torso left. 2. Turn torso right. 3. Arms lowered to shoulder height – turn torso left. 4. Turn torso right. 5. Drop arms down to toe level – touch left toe. 6. Touch right toe. 7. Touch ground directly underneath you (like cherry picker) 8. Touch ground behind you.
  • Clap Jacks – just for good measure to get heart rate up – Its a combo of a clapping merkin and star jack. It’s pretty evil and starts to hurt after about the third or fourth one.

The Thang: The F3 220 Mile.

Basically a mile broken up into 8 even 220 yard segments. It is preferable to do this around a track because of all the crawling.

Extreme makeover – home edition

THE SCENE: A safe place where people don’t touch you or your stuff
F3 WELCOME & DISCLAIMER 

Find yourself an area where you can run about 160 yards or back and forth 2 times with 40 yards. Doesn’t have to be flat.

 

WARM-O-RAMA: 

mosey about 80 yards total.  Then…20 Side straddle hops, 10 Merkins, 5 cherry pickers, 10 Merkins, 20 imperial walkers, 10 Merkins,  mosey another 80 yards.

THA-THANG:

Get a CMU or something that weighs about 30 pounds you can lift.  Start by doing the following exercises. After completing all exercises, run 160 yards.. Return to start and Decrease qty by 5 each time. 30,25,20,15,10,5

  • Overhead Presses
  • Squats
  • Curls
  • Bench press (on ground if needed)
  • Tri press

After finishing, do 11s
start with 10 Merkins on one side of the 40 yards and 1 jump squat at the other side. Add one to jump squats and subtract 1 from Merkins each trip until you get to 10 jump squats and 1 merkin.

Run around neighborhood till 40 mins is up. Then move to Mary

Yo. Welcome to F3 Knoxville’s Remote WOD #1. While this might not follow our typical beatdown at any given AO, hopefully this will provide a way for you to get after it, just like we normally do all together.

This comes from the Lord of the Rings trilogy, the first Movie (1st book second chapter for book people), The Fellowship of the Ring. Let’s see if I can get through this without shedding a tear or TYPE YELLING. This stuff fires me up.

The transcript of the above clip goes like this:

First of all, Tolkien is a genius. Fact. I will go back to the LOTR again and again in BOMs because of the parallels he makes with the Christian faith and following Jesus biblically.

If this doesn’t capture our nation/world right now I don’t know what does. When I watched this clip and read this again, it did 2 things for me.

  1. Regret/Despair: “I wish the ring had never come to me. I wish none of this had happened.”
    1. Why is this happening? Our country is being brought to its knees and is being torn apart politically and spiritually and morally. People are dying everyday and this thins keeps taking lives. Another translation: This is a really sad, messed up time. I wish none of this had happened.
    2. Lives – gone. Thriving businesses – gone. Economy – gone (eh). This is seemingly ripping us as a nation and world apart. THIS? Something we can’t even see?
  2. An encouraging pat on the shoulder.
    1. “So do all who live to see such times. But that is not for them to decide. All we have to decide is what to do with the time that is given to us.” —– We are here. This is where we are. There’s no changing that. This is exactly when and where we’re supposed to be. And no, none of that “Well if we had caught this thing early on and been more prepared…” No. Maybe/possibly, but no. Do not accept that. The moment you accept that as truth is the moment you accept that the creator of heaven and earth, the one and true God failed to be sovereign and in control. I believe we are exactly when and where we’re supposed to be, even in our current situation. We’re here for a reason. Our days our numbered. Since the beginning of time. We don’t know that number. What I do know is that I’ve been redeemed by a God that purposefully and intentionally placed me right when and where I am right now for his glory. Even in the midst all this________ (fill in the blank).
    2. “There are other forces at work in this world Frodo, besides the will of evil. Bilbo was meant to find the Ring. In which case, you were also meant to have it. And that is an encouraging thought.” —– The enemy – a very present and cunning enemy – is using everything that’s going on to instill fear, doubt, hopelessness, anger, sadness, etc etc into our world. HE CANNOT AND WILL NOT WIN OR PREVAIL. Why? Because there is another force that is FOR US so who can stand against us? There is another force at work that counters that of evil, that overtakes that of evil and destruction. So who can stand against us? With this logic – and the logic from knowing we have a sovereign God, situation A was meant to happen, meaning that Situation B COULD happen. What if, for just a second, we wrapped our minds around the fact that this COVID-19 is happening so that more people could come to Christ? An encouraging thought might look something like this:

 

    • And those whom he predestined he also called, and those whom he called he also justified, and those whom he justified he also glorified. For I consider that the sufferings of this present time are not worth comparing with the glory that is to be revealed to us. For the creation waits with eager longing for the revealing of the sons of God. For the creation was subjected to futility, not willingly, but because of him who subjected it, in hope that the creation itself will be set free from its bondage to corruption and obtain the freedom of the glory of the children of God. For we know that the whole creation has been groaning together in the pains of childbirth until now. I’m pleading with you guys – please be safe if you choose to do OTBs – but what F3 Knoxville, your city, your state, and your country are asking of you is to stay home. If not, when it calls for sprints, substitute high knees.

  • ROUND 1:
  • 30 seconds of AMRAP (always AMRAP on everything) burpees; 10 seconds rest
  • 30 seconds of merkins; 10 seconds rest
  • 60 seconds of Carolina Dry Docks; 10 seconds rest
  • 60 seconds of Dive Bombers; 10 seconds rest

CIRCLE OF TRUST/BOM:
The COT/BOM is more for me than probably anybody.  We are in the midst of unprecedented (at least in my lifetime) events that is putting strain on all of us in some form or fashion.  We are stressed, and we are around those who love us and need our leadership and support more than ever.  When I get stressed, I tend to get short of temper, impatient, and subject to saying things in the heat of the moment that can devastate those I love the most.  While in close quarters with my family, I’ll try to remember this verse on a daily basis (probably need to remember it on an hourly basis!):

When we put bits into the mouths of horses to make them obey us, we can turn the whole animal. Or take ships as an example. Although they are so large and are driven by strong winds, they are steered by a very small rudder wherever the pilot wants to go. Likewise, the tongue is a small part of the body, but it makes great boasts. Consider what a great forest is set on fire by a small spark. The tongue also is a fire, a world of evil among the parts of the body. It corrupts the whole body, sets the whole course of one’s life on fire, and is itself set on fire by hell.
